Four safe starter exercises

- Knee-to-chest: lie on your back, gently pull one knee towards your chest with both hands, hold for 10 seconds, then switch legs. Repeat 5 times per side.
- Pelvic tilt: lie with knees bent, flatten your lower back into the bed by tightening your stomach, hold for 5 seconds, then release. Repeat 10 times.
- Cat-camel: on hands and knees, slowly round your back up towards the ceiling, then let it sag gently down. Move smoothly through 10 cycles.
- Short, frequent walks: 5 to 10 minutes of relaxed walking every couple of hours keeps the spine moving without overloading it.
How long does recovery take?
Most acute episodes improve meaningfully within 2 to 6 weeks of structured care. Pain that has been present for months usually needs a longer, progressive programme of 8 to 12 weeks, because we are rebuilding capacity, not just switching off pain. Expect the occasional flare along the way; it is a normal part of recovery, not a sign of failure, and your programme is adjusted around it rather than abandoned.
